Using METs To Calculate Calories Burned

METs, or metabolic equivalents, are a practical way to estimate the energy cost of exercise, walking and everyday movement. They are useful because they let you compare activities on the same scale, but they are still estimates rather than exact measurements of a person’s metabolism. For trainers and learners, the value lies in the simple question METs help answer: how hard is this activity relative to rest?

What a MET actually means

A MET is a standard unit used to describe activity intensity relative to resting energy use. In the conventional definition, 1 MET is roughly the energy cost of quiet sitting and is linked to about 3.5 mL of oxygen per kilogram of body weight per minute. That convention is helpful, but it should not be treated as a direct measurement for every individual.

In plain English, a higher MET number usually means a more demanding activity. A slow walk will sit much lower than a brisk run, and a hard interval session will sit higher again. The scale is useful because it lets you compare different activities, sessions and clients in a consistent way.

CDC guidance places activities below 3 METs in the light range, 3.0–5.9 METs in the moderate range, and 6 METs or more in the vigorous range. That makes METs especially useful when you want to talk about intensity in a more objective way than “easy” or “hard”.

The formula behind the estimate

The standard estimate for calories burned from an activity is:

kcal/min = MET × 3.5 × body weight in kg ÷ 200

To find the total for a workout, multiply the result by the number of minutes completed.

This is a widely used educational formula, but it has limits. It estimates energy expenditure from a standardised activity value and body mass. It does not measure your exact resting metabolism, running economy, terrain, room temperature or movement efficiency. That means two people doing the same session may not burn exactly the same number of calories.

If you are already using a resting-energy estimate elsewhere, remember that some MET results describe gross expenditure, which includes the resting component during the activity. If you want to focus on the extra energy above rest, make sure you use the right figure for that purpose.

A corrected running example

The earlier version of this article used an outdated running value. Current reference tables give a more up-to-date estimate for running at 7.5 mph, which is about 11.8 METs in the 2024 Adult Compendium of Physical Activities.

Using a body weight of 75 kg and a 30-minute session:

11.8 × 3.5 × 75 ÷ 200 × 30 = 464.6 kcal

So, for this example, the estimated energy cost is about 465 calories for 30 minutes of running at 7.5 mph.

That is a more useful answer than a single fixed number because it is clearly tied to the pace, the body weight and the duration. If any of those change, the estimate changes too.

Why the number is only an estimate

It is tempting to treat a calorie figure like a precise report from the body, but METs do not work that way. They are based on standardised activity data gathered from research, not on direct measurement of your own energy expenditure during a session.

A treadmill or gym console may show METs, speed, calories or a similar figure, but those readouts are also estimates. They can be useful for pacing and comparison, yet they are not the same as a lab-based metabolic test.

A few factors can shift the real-world cost of the same session:

  • body size and composition
  • exercise economy and technique
  • incline, terrain or surface
  • temperature and environmental conditions
  • load carried or equipment used
  • fatigue and effort level

For that reason, METs work best when you use them to compare sessions, track trends and guide coaching conversations, rather than to promise a precise calorie total.

How trainers can use METs well

For personal trainers, METs are most helpful when they are used as part of a wider coaching conversation. They can support exercise selection, session planning and client education, especially when the goal is to explain intensity without relying only on heart rate or subjective effort.

Comparing activities

You can compare walking, cycling, rowing or running at different speeds and see which option gives a higher or lower estimated energy cost.

Building variety into a plan

If a client dislikes one type of cardio, METs can help you compare other options that create a similar training load.

Supporting fat-loss conversations

METs can help explain that exercise contributes to energy expenditure, but they do not guarantee weight loss on their own. CDC guidance on physical activity and weight makes it clear that activity is only one part of the picture.

Explaining progress

If a client moves from a gentle walk to a brisk incline walk, or from easy cycling to a harder resistance setting, METs can provide a simple way to show that the session has become more demanding.

When to use gross and net estimates

One common source of confusion is whether a calorie estimate includes rest or not.

Gross expenditure is the total energy cost of the activity, including the resting component that would have happened anyway.

Net expenditure removes that resting part and shows the energy above rest.

If you are adding an activity estimate to another daily energy estimate, the distinction matters. Using a gross figure twice can overstate the total. If you are teaching a client, it helps to label the number clearly so they know what it represents.

A simple way to talk about METs with clients

You do not need to turn every session into a maths lesson. A clear explanation usually works better.

You might say:

  • “This activity sits at a moderate intensity.”
  • “The estimate goes up because your body weight and session length are part of the formula.”
  • “The number gives us a useful guide, but it is not exact.”
  • “If we change pace, incline or duration, the total changes too.”

That approach keeps the conversation educational without overstating certainty.

Where METs fit alongside other coaching tools

METs are useful, but they are only one part of energy-balance coaching. Resting energy needs, everyday movement and planned exercise all contribute to the bigger picture.
